Are we expecting too much from magnesium glycinate? What doctors say about the hype

I have a slightly embarrassing travel ritual. Passport, phone, wallet — and magnesium glycinate. If I arrive at my destination and realise I’ve forgotten the latter, there is usually a mildly frantic Google Maps search for the nearest pharmacy. Never mind that I’ve survived decades without it; somewhere along the way, I became convinced that without my nightly magnesium, sleep would not come.

I’m hardly alone.

Magnesium glycinate has become one of wellness’s favourite little pills, propelled by social media posts promising deeper sleep, calmer nerves, fewer muscle cramps and, depending on which corner of the internet you land on.

Unlike some of wellness’s more exotic obsessions, magnesium isn’t snake oil dreamed up by a supplement company. It’s an essential mineral involved in hundreds of biochemical reactions in the body, including processes that regulate nerve and muscle function.

But there’s a sizable leap between your body needing magnesium and this particular magnesium supplement making you sleep better.

What we need to know about magnesium glycinate

Which brings me back to my holiday pharmacy panic: is magnesium glycinate really doing as much for me as I think it is — or have I simply become very attached to the idea that it does? I speak to several doctors and nutritionists to find out.

Why glycinate?

First, a small chemistry lesson. Magnesium glycinate isn’t a different kind of magnesium so much as magnesium with a plus-one: the mineral is bound to glycine, an amino acid. Other supplements pair it with different compounds — citrate, oxide, malate, threonate or taurate — which can affect factors such as absorption and how well the supplement is tolerated.

Functional medicine doctor Dr Cheryl Kam thinks consumers spend far too much time agonising over the differences.

“Magnesium is the mineral; what changes across all these forms is what it’s bound to,” she explains. “To me, glycinate wins on both counts — absorption and tolerability.”

That second point partly explains its appeal. Magnesium citrate, for example, can have a laxative effect — useful in certain circumstances, considerably less useful when all you wanted was a good night’s sleep — while magnesium oxide is generally less well absorbed. Glycinate has developed a reputation for being gentler on the gut, which makes it an attractive option for regular supplementation.

Dr Kam says some products that appear more sophisticated simply because they contain multiple forms of magnesium.

“Choosing blends that scatter a little bit of five different forms together sounds sophisticated but often ends up delivering not enough of any one form to do anything substantial,” she says.

But accredited practising dietitian Annabelle Johnson has a more fundamental question: why are we reaching for the bottle in the first place?

“My first response to any nutrition trend is a little bit of caution,” she says. “The conversation online skips straight to ‘which supplement and what dose?’ without asking, ‘Do I actually need this, and can I get it from my diet?’”

Magnesium is naturally found in foods including leafy greens, legumes, nuts, seeds and wholegrains. The advantage, Johnson points out, is that dinner comes with benefits no capsule can quite reproduce.

“Food doesn’t give you magnesium in isolation; it comes packaged with fibre, potassium and a whole range of other nutrients that work alongside it,” she says.

There’s also far less opportunity to accidentally overdo it. Johnson adds that while getting excessive magnesium from food is unlikely, supplements are a different story: higher doses can cause gastrointestinal side effects such as loose stools and may interfere with zinc absorption.

A mineral, not a miracle

Scroll through enough wellness content and you could be forgiven for thinking magnesium glycinate is the answer to whatever existential exhaustion Monday has thrown at you. That’s where Johnson becomes more sceptical.

“Magnesium does have a legitimate, evidence-supported role in some of these areas, but ‘supports’ is very different from ‘solves’. I’m also skeptical of the idea that everyone needs a specific dose regardless of their diet, symptoms, or health status, because that’s not how nutrient needs work,” Johnson says.

Lead nutritionist Jennifer Teo of Company of Wellness broadly agrees that sleep is where the evidence currently looks most promising — with some important caveats. She cites a study published in 2025 that found magnesium bisglycinate produced a modest improvement in insomnia severity among adults with poor sleep. The word modest matters.

“Magnesium can support sleep, particularly if previous magnesium intake was inadequate,” says Teo. “It is not a sleeping pill, and it cannot correct every cause of poor sleep.” If the real culprit behind your 3am ceiling-staring is sleep apnoea, shift work, caffeine, alcohol, anxiety or late-night scrolling, no amount of glycinate is likely to solve it.

Meanwhile, Dr Ari Sahebkashaf, Medical Director at MORROW Medical, says one shouldn’t necessarily expect to pop a capsule at bedtime and feel their eyelids getting heavy: “Magnesium is a nutrient, not a knockout drug.” He notes that any benefit from correcting an insufficiency is more likely to build gradually as magnesium stores are replenished. If your levels are already adequate, taking more isn’t going to sedate you.

Teo explains that the evidence gets patchier when magnesium’s other purported benefits are considered. She describes the research on stress and mild anxiety as “promising” but still inconclusive, while some studies suggest a potential benefit for certain PMS symptoms.

Are we coming up short?

If magnesium is abundant in food, and outright deficiency is relatively uncommon in healthy people, why are so many of us being told we need more of it?

Dr Sahebkashaf says the answer depends partly on what we mean by “deficient”. “Frank deficiency that shows up on a blood test is fairly uncommon in otherwise healthy women,” he says. “What I see far more often is chronic low-grade insufficiency, where stores are quietly running down without anything dramatic on standard labs.”

And magnesium is surprisingly difficult to assess.

Only one per cent of the body’s magnesium circulates in the blood; most is stored in bone and soft tissue. That means a standard serum magnesium test, while useful for detecting more significant abnormalities, may not necessarily capture the full picture of someone’s magnesium status.

In Sahebkashaf’s practice, the women he worries about most tend to have identifiable risk factors: diets dominated by highly processed or refined foods, gastrointestinal conditions or surgery that affect absorption, poorly controlled blood sugar, or long-term use of medications such as proton pump inhibitors and certain diuretics.

But does the average healthy woman with a reasonably balanced diet need to worry? He believes it can still be surprisingly easy to fall short.

The problem isn’t that magnesium is hard to find in food; it’s that many of us simply aren’t eating enough of the foods that contain it. Refining and processing can further strip away the mineral.

Dr Kam points to other, more everyday factors that may come into play, including high caffeine and alcohol intake as well as chronic stress. The result, she says, is that it’s possible to develop a quiet, low-grade shortfall even when your diet looks reasonably healthy on paper.

There may also be times in a woman’s life when magnesium deserves a little more attention.

Sahebkashaf points particularly to perimenopause and menopause, when changes to sleep, mood, bone health and cardiovascular health can converge. Magnesium plays a supporting role in many of the physiological processes involved, he notes, although that doesn’t necessarily mean supplementation is required.

Older women may also be more vulnerable, as dietary intake and absorption can decline with age, while the use of medications that can affect magnesium levels becomes more common.

Looking beyond the label

So, you’ve decided you still want to take magnesium glycinate. Now comes the surprisingly complicated part: choosing one.

Sahebkashaf’s first piece of advice is simple: ignore the promises plastered across the front of the bottle and turn it around. There are two things he looks for. The first is evidence of independent testing or certification, such as from NSF or USP, which can provide additional assurance that what’s inside matches what’s stated on the label and meets certain standards for quality and contaminants.

The second — and perhaps more surprising — is the amount of elemental magnesium.

This is where supplement labels can get confusing. A bottle might trumpet “500mg magnesium glycinate”, but that doesn’t necessarily mean you’re getting 500mg of magnesium. Glycinate is a compound made up of magnesium bound to glycine, so much of that headline weight may be the glycine rather than magnesium itself.

“The actual magnesium you get can be far less,” Sahebkashaf explains. What matters is the elemental magnesium figure — the amount of the mineral itself delivered per serving. There’s also one word Sahebkashaf recommends watching for: “buffered”.

“A product sold as pure glycinate that turns out to be ‘buffered’ usually just means it’s padded out with cheap magnesium oxide to inflate the numbers,” he says.

That doesn’t necessarily make a buffered product bad, but it does mean you may not be getting the pure magnesium glycinate you thought you were buying. Magnesium oxide is also generally less well absorbed than glycinate and more likely to have a laxative effect.

And, naturally, there’s the miracle test.

“If a brand is selling a miracle rather than a clearly stated dose and honest evidence,” Sahebkashaf says, “I get cautious.” And just as magnesium isn’t a miracle cure, Dr Kam cautions against expecting an immediate, predictable response once you start taking it. In fact, she says some of her patients experience something quite unexpected at first.

“Some people get a paradoxical energy hike rather than the calm they were expecting — magnesium perks them up instead of relaxing them,” she says. “That can feel like, ‘This isn’t working’ or ‘This is the wrong supplement for me,’ and people stop.”

She attributes this to magnesium’s role in cellular energy production and the body adjusting as an insufficiency is corrected. In her clinical experience, she says the effect tends to settle as supplementation is introduced gradually and magnesium status improves.

“So my advice is always to give it that runway before writing it off,” she says.

As for my own magnesium habit? I’m not quite ready to leave the bottle at home. But perhaps the next time I discover it missing from my suitcase, I’ll resist the emergency pharmacy run.

If there’s one thing I’ve learnt, it’s that magnesium glycinate may be useful, but it isn’t magic — and several forgotten nights probably isn’t going to render me incapable of coherent thought.
